TDEE and Calorie Targets: A Practical Guide

Your maintenance calories are a two-step estimate: work out resting metabolism with the Mifflin-St Jeor equation, then multiply by an activity factor between 1.2 and 1.9. Subtract 10–20% for fat loss, add 5–10% for gain, and judge the target on three weeks of weight trend rather than tomorrow’s reading.
The two-step estimate
Every calorie target starts from the same question: how much energy do you use in a day? That number is your Total Daily Energy Expenditure (TDEE), and it is built in two steps. First estimate your Basal Metabolic Rate (BMR) — the energy your body spends existing at rest. Then multiply it by a factor that accounts for everything you do on top of lying still.
Our BMR and TDEE calculator uses the Mifflin-St Jeor equation for the first step:

Work through a case. A 34-year-old woman, 68 kg and 165 cm: 10 × 68 = 680, 6.25 × 165 = 1031.25, 5 × 34 = 170. So 680 + 1031.25 − 170 − 161 = 1380.25, which the tool displays as a BMR of 1,380 kcal/day. That figure is the floor of the estimate, not a target — it is what she would burn spending the entire day in bed.
Choosing the activity multiplier
The second step is one multiplication, and it is where most of the error enters. Our calculator offers the five standard factors, and here is what each returns for the same 1,380 kcal BMR:

What the multiplier is standing in for
A single factor is doing a lot of work. It bundles your workouts together with all the movement you never think of — walking to the bus, standing, cooking, fidgeting, chasing a toddler — and with the energy your body spends digesting and absorbing food. For two people with identical gym schedules, the one whose job keeps them on their feet all day genuinely belongs a level higher. Ask what a typical week looks like in total, not what your training plan says.
When in doubt, pick the lower level
Notice the spread: 966 kcal separates the top and bottom rows for one identical body. Choosing "active" when you are honestly "light" builds a 483 kcal error into every calculation that follows, which is enough to erase an entire deficit. When you are between two levels, take the lower one. It is far easier to add calories after three weeks of faster-than-expected loss than to explain away three weeks of no progress.
Do not count workouts twice. The multipliers already average your training into the day. If you would rather track sessions individually, use the sedentary 1.2 factor as your base and add each workout on top — but pick one method. Our calories burned calculator handles the per-session route with the standard MET formula, MET × 3.5 × weight(kg) ÷ 200 kcal per minute. For moderate cycling (MET 8) at 68 kg that is 9.52 kcal a minute, so a 45-minute ride comes to 428 kcal.
Turning TDEE into a target
TDEE is your break-even point. Eat around it and weight holds; eat below it and you lose; eat above it and you gain. The useful question is by how much.
Percentages travel better than fixed numbers, because a 500 kcal cut is modest for a 3,000 kcal maintenance and severe for a 1,700 kcal one. A 10–20% reduction is the common range for fat loss. For our 1,898 kcal example, 20% is 380 kcal, so a target of roughly 1,500 kcal a day sits at the aggressive end of sensible. For muscle gain, a smaller adjustment works better: 5–10% above maintenance, which here means about 100–190 kcal extra, because a bigger surplus mostly adds fat.
To translate that into an expected rate of change, use the planning approximation that about 7,700 kcal is equivalent to a kilogram of body fat (roughly 3,500 kcal to a pound):

Those rates look slow written down, and that is the point. 0.36 kg a week is 4.7 kg over three months from a change most people barely notice at meals. The arithmetic also sets your expectations honestly: a 200 kcal surplus predicts about 0.78 kg of gain a month, so anyone promising far more in far less time is selling water weight or fiction.
Splitting the target into macros
Once you have a calorie number, the split into protein, carbohydrate and fat follows from three energy densities: protein and carbohydrate provide about 4 kcal per gram, fat about 9. Our macro calculator applies a fixed 30% protein / 40% carbohydrate / 30% fat split to whatever total you enter.
At the 1,500 kcal target that means 30% of 1,500 = 450 kcal from protein, and 450 ÷ 4 = 113 g; 40% = 600 kcal of carbohydrate, and 600 ÷ 4 = 150 g; 30% = 450 kcal from fat, and 450 ÷ 9 = 50 g. Re-adding the rounded grams gives 1,502 kcal — the 2 kcal difference is rounding, and it is smaller than the rounding on a food label.
Is 113 g of protein sensible? For a 68 kg person it works out to 1.66 g per kilogram of body weight, which sits inside the range commonly recommended for people trying to preserve muscle while losing fat. That is the check worth doing on any macro split: divide the protein grams by your body weight and see whether the answer is a number you recognize. If you want a different ratio, the arithmetic is the same three lines — calories × percentage ÷ 4 or ÷ 9.
Why the scale lies for the first two weeks
Body weight is not body fat. It also includes water, glycogen, and whatever is currently in your digestive system, and all three move by more in a day than fat does in a week. A salty dinner, a high-carbohydrate day, a new training block, poor sleep or a missed bathroom trip can each swing the reading by a kilogram — several times the 0.36 kg your deficit is supposed to produce over seven days.
The signal is still there; it is just buried. Two habits dig it out:
- Weigh under fixed conditions. Same scale, first thing in the morning, after the bathroom, before eating or drinking. You are trying to remove variables, not to find a flattering number.
- Compare weekly averages, not days. Average all your readings from one week and compare that to the previous week’s average. Judge the plan on two to three weeks of averages; a single reading has no information in it.
Adjusting on evidence
After three weeks, compare what happened to what you predicted. If the average is falling at roughly the rate the table says, change nothing. If it is falling much faster, eat more — rapid loss costs muscle and rarely lasts. If it has not moved at all, your intake estimate is the first suspect: cooking oils, drinks, and portion creep account for most mystery plateaus.
Then account for the moving target. TDEE falls as you get lighter, because weight enters the equation directly at 10 kcal per kilogram. Our example woman at 68 kg gets 1,898 kcal at light activity; the same calculation at 63 kg returns 1,829 kcal, so 5 kg of loss quietly shrinks maintenance by 69 kcal a day. Recalculate every few kilograms, whenever your training changes substantially, and once a year for age.

What these estimates cannot know
Mifflin-St Jeor is a population average fitted to groups of people, so your own resting metabolism can differ from it by a few hundred calories in either direction. Activity factors are coarse by design. MET values describe an average person performing an average version of an activity. Medication, thyroid function, sleep, menstrual cycle phase and how much you fidget all shift the real number, and none of them are inputs.
That is fine, as long as you use the estimate the way it is meant to be used: as a starting point that your own weight trend then corrects. This guide is general information, not medical advice. Frequently asked questions
- Should I eat back the calories my workout burned?
- Only if your activity multiplier does not already include them. The multipliers from light to very active exist precisely to average your training into the daily number, so adding a workout estimate on top double-counts it. Either pick a multiplier that describes your usual week and ignore per-session burn, or use the sedentary 1.2 factor and add each session separately.
- How reliable is the 7,700 kcal per kilogram rule?
- It is a planning approximation, not a physiological guarantee. It assumes the weight you lose is fat, which is only partly true, and it ignores the way appetite, spontaneous movement and metabolism adapt as you lose weight. It is still useful for setting expectations: a 400 kcal daily deficit predicts roughly 0.36 kg a week, so if you have lost nothing after three weeks, the intake estimate is the thing to question.
- Why did I gain weight in the first week of a new training program?
- New or harder training tends to leave muscles holding more water and glycogen, and glycogen is stored with water attached, so the scale can rise while body fat falls. Higher-sodium meals, less sleep and later meals push it in the same direction. This is why early-week readings are noise; wait for a three-week trend before you decide the plan is not working.
- Do I need to hit my macros exactly, or is the calorie total enough?
- For weight change, the calorie total does most of the work. Macros matter for how you feel and what you keep: adequate protein helps preserve muscle in a deficit and is more satiating per calorie, while very low fat or very low carbohydrate intakes tend to make a plan harder to stick to. Treat the gram figures as targets to land near, not to hit precisely.
- Does a deficit have to be daily, or does the weekly total matter?
- The weekly total is what accumulates. A 400 kcal deficit six days a week and maintenance on the seventh averages to about 343 kcal a day, which is still a deficit. Some people find the weekly view easier to live with because it makes room for a planned meal out. What breaks progress is not the pattern but losing track of the average.
- My weight has not moved in three weeks. What should I change?
- Check the intake estimate first, because unmeasured oils, drinks and portion drift are the usual explanation, then remember that your TDEE falls as you lose weight — the same equation gives a 68 kg person 1,898 kcal at light activity and a 63 kg person 1,829 kcal. Recalculate at your current weight, then cut about 10% from that, and give it another three weeks.
- Is a very low calorie target such as 1,200 kcal a good idea?
- Very low intakes make it hard to get enough protein, fiber and micronutrients, and they usually cost more muscle than a moderate deficit does. For most people a 10–20% reduction from maintenance is enough to make steady progress.
